What Is Functional Strength? What It Should Help You Do

“Functional strength” is one of those fitness terms that sounds useful until everyone starts using it to mean something different.
For one person, it means kettlebells.
For someone else, it means standing on an unstable surface while pressing a dumbbell.
For someone else, it means avoiding machines.
And sometimes it gets used as if traditional strength training is somehow not functional.
That is where the conversation gets messy.
At MOVE, we do not think functional strength needs to be a separate category of exercise.
Strength is still strength.
If you can squat more, pull more, push more, carry more, or control your body through a harder progression, you have become stronger.
The better question is:
What can you do with that strength?
Can you control your own bodyweight?
Can you use your strength through useful ranges of motion?
Can you pull as well as you push?
Can you get down to the floor and back up?
Can you hang, carry, squat, rotate, stabilize, and move with confidence?
Can you keep doing those things as you get older?
That is the way we think about functional strength at MOVE.
Not as a collection of clever-looking exercises.
As strength that contributes to broader physical capability.
“Functional Training” Has Become Almost Too Broad to Be Useful
This is not just a coaching opinion.
A 2025 international consensus paper on the definition of functional training was created partly because researchers and coaches were using the term so inconsistently.
The expert panel ultimately defined functional training as an approach intended to improve human performance according to the individual’s goals in sport, daily life, rehabilitation, or fitness, while considering the specific task and the person.
But there was another interesting conclusion.
The authors questioned whether “functional training” even needs to exist as a separate category, because good training should already be designed around the person and what they need to do.
That makes sense to us.
If someone wants to get stronger for life, a heavy squat can be functional.
A pull-up can be functional.
A deadlift can be functional.
A handstand progression can be functional.
A loaded carry can be functional.
A mobility drill can be functional.
The exercise does not earn the label because it looks unusual.
It earns its place because it helps the person develop a quality they actually need.
Heavy Lifting Is Still Functional
One of the stranger directions the fitness industry has taken is treating “functional training” and traditional strength training like opposites.
They are not.
Heavy resistance training remains one of the most direct ways to increase force-producing capacity.
The American College of Sports Medicine’s 2026 position stand on resistance training synthesized evidence from 137 systematic reviews involving more than 30,000 participants.
Resistance training improved:
- Strength
- Muscle size
- Power
- Muscular endurance
- Movement speed
- Gait speed
- Balance
- Physical function
The same review found that heavier loads were particularly effective for improving maximal strength.
So if your goal is to build useful strength, there is no reason to abandon measurable resistance training.
We still want people at MOVE to become objectively stronger.
We want better chin-ups.
Stronger squats.
Better presses.
More control on rings.
More load when appropriate.
More difficult progressions when they are earned.
The point is not to replace traditional strength work.
The point is to make sure strength is not the only quality being developed.
Absolute Strength and Relative Strength Are Different
This is an important distinction.
Absolute strength is how much force you can produce regardless of your bodyweight.
A heavy deadlift is a simple example.
If one person can deadlift 400 pounds and another can deadlift 250, the first person has greater absolute strength in that movement.
Relative strength looks at how strong you are in relation to your own bodyweight.
This matters much more in calisthenics and gymnastics-inspired training.
Chin-ups, dips, handstands, rope climbs, levers, ring supports, and many other skills ask you to control your own mass.
A person can be very strong with external weights and still find bodyweight movements surprisingly difficult.
That does not mean the weight training failed.
It means the task is different.
At MOVE, we want both when appropriate.
External loading gives us a very scalable way to build force.
Bodyweight training asks you to apply that force while controlling your own body in space.
Those qualities complement each other.
Bodyweight Control Exposes Things a Machine May Not
Machines can be useful.
They allow you to load a specific pattern safely and consistently, and there is no reason to avoid them simply because somebody decided they were “not functional.”
But a fixed machine does some of the stabilization for you.
When you move to rings, a pull-up bar, parallel bars, the floor, or a freestanding movement, more of the control becomes your responsibility.
Take a ring support.
Your pressing muscles may be strong enough to hold your body up, but now you also have to stabilize the rings, control the shoulders, maintain elbow position, organize the trunk, and keep the equipment from drifting away.
That is a different task.
The strength you built elsewhere still matters.
You are simply being asked to use it under different constraints.
This is one of the reasons MOVE combines weight training and calisthenics rather than treating them like competing philosophies.
Strength Through a Useful Range Matters
Being strong in a small portion of a movement is still strength.
But if your goal is broader physical capability, it makes sense to develop force through the ranges you need.
A 2021 systematic review and meta-analysis on resistance-training range of motion found that full-range resistance training produced greater improvements in strength than partial-range training overall, while also favoring lower-body hypertrophy.
That does not mean partial repetitions are useless.
Partial-range work can be valuable for specific strength goals, overload, rehabilitation, or hypertrophy programming.
The point is that range should be intentional.
At MOVE, we care whether someone can:
- Squat through a useful depth with control
- Reach overhead without compensating excessively
- Hang comfortably
- Produce strength in shoulder extension
- Control the hips through deeper positions
- Develop strength near the edges of their available range
The goal is not maximum flexibility for everybody.
It is enough usable range to support the things you want your body to do.
Mobility and Strength Are Not Opposites
Some people still think you have to choose between being strong and being mobile.
You do not.
In fact, well-designed resistance training can improve flexibility.
A 2025 systematic review and meta-analysis involving 36 studies and 1,469 adults found that resistance training significantly improved joint flexibility overall.
The evidence had meaningful variability and some risk-of-bias limitations, so this should not be interpreted as “lifting replaces every form of mobility work.”
But it reinforces something we see constantly at MOVE:
Strength and mobility can be trained together.
You can strengthen a split position.
You can load a squat through a deeper range.
You can build shoulder strength overhead.
You can improve active compression rather than only stretching the hamstrings passively.
Mobility becomes more useful when you can produce force and control inside the new range.
That is why our training does not put “strength” in one box and “mobility” in another.
A Bigger Bench Press Does Not Automatically Solve Every Movement Problem
Getting stronger is useful.
But strength is specific enough that improving one lift does not guarantee every other physical task improves equally.
A strong bench press tells us something valuable about pressing strength.
It does not tell us:
- How well you can support your body on rings
- Whether you can reach your arms overhead comfortably
- Whether you can control a push-up
- Whether you can stabilize upside down
- Whether you can carry something heavy while walking
- Whether you can rotate or change direction well
This does not reduce the value of the bench press.
It just means no single movement tells us everything about physical capability.
That is why a broad training system uses multiple movement patterns.
Pushing and Pulling Both Matter
Most people naturally gravitate toward the movements they are good at.
Someone who enjoys pressing does more pressing.
Someone who has always been good at pulling keeps pulling.
But a capable upper body should be able to do both.
At MOVE, pushing might include:
- Push-ups
- Dumbbell or barbell presses
- Ring supports
- Dips
- Handstand pressing progressions
Pulling might include:
- Rows
- Hangs
- Chin-ups
- Pull-ups
- Rope or ring work
- Lever progressions
Different exercises emphasize different positions and force demands.
The goal is not perfect symmetry between every movement.
It is avoiding a training system that develops one obvious quality while ignoring everything around it.
Squatting and Single-Leg Strength Matter Too
Functional strength is sometimes discussed almost entirely as an upper-body concept because pull-ups, carries, and calisthenics look impressive.
But your lower body is a huge part of real physical function.
You need strength to:
- Stand up
- Climb stairs
- Walk uphill
- Jump and land
- Decelerate
- Carry loads
- Get down to the ground
- Return to standing
Squats, split squats, step-ups, hinges, deadlifts, and single-leg variations all have a place depending on the person.
A 2023 systematic review and meta-analysis in middle-aged adults found that structured physical activity—and strength training in particular—improved strength and balance, two qualities closely connected with maintaining physical function over time.
At MOVE, lower-body work is not there just to build bigger legs.
It helps build a person who can produce force, absorb force, and stay capable across different tasks.
Carrying Is Simple and Useful
Carries do not need much explanation.
You pick something up.
You control it.
You move.
Farmer carries, suitcase carries, front-loaded carries, and other variations can challenge:
- Grip
- Trunk control
- Posture
- Gait
- Shoulder stability
- Total-body work capacity
They are useful precisely because they combine several qualities without needing to pretend they are some magical “functional” movement.
They are simply a practical strength exercise.
Coordination Matters More as Tasks Become More Complex
Strength answers the question:
Can you produce enough force?
Coordination asks:
Can you organize that force for the task?
This becomes obvious in gymnastics-inspired training.
A handstand is not just an overhead strength problem.
A muscle-up is not just a strong pull-up plus a dip.
A ring movement is not just the same movement performed on unstable equipment.
Timing, balance, body position, and sequencing matter.
That is why someone can become stronger without immediately becoming better at every skill.
Skills have to be practiced.
At MOVE, we include progressive skill work because learning how to control your body is part of broader physical capability.
We are not replacing strength training with skill work.
We are using both.
Balance and Stability Are Tasks, Not Tricks
“Functional training” became associated for a while with deliberately making every exercise unstable.
Standing on a balance device while performing a strength exercise may look harder, but making something harder does not automatically make it more useful.
If your goal is maximal force production, a stable surface usually lets you produce more force.
If your goal is balance, then balance should be challenged appropriately.
The task should determine the exercise.
Resistance training itself can also improve balance. A systematic review and meta-analysis of randomized trials found that resistance exercise improved several measures of balance in adults and older adults.
So you do not need to turn every strength exercise into a circus act to train a capable body.
Sometimes you should simply get stronger.
Sometimes you should practice balance.
Sometimes you should combine qualities.
Good programming knows the difference.
Functional Strength Should Be Individual
This is probably the most important part.
A useful body for one person may need different qualities from another.
A 25-year-old who wants to learn muscle-ups and handstands has different performance needs from a 65-year-old who wants to stay strong, hike, travel, and get off the floor comfortably.
A firefighter has different occupational demands from someone who works at a desk.
A parent carrying children has different daily demands from an athlete preparing for competition.
This is why the 2025 international consensus definition of functional training emphasized the individual goal and the specific task.
There is no universal list of ten exercises everybody must perform to be “functional.”
The training needs to match the person.
What Should Functional Strength Help You Do?
For the average adult, we think the answer should be fairly broad.
Your training should help you become better able to:
- Produce meaningful force
- Control your own bodyweight
- Push and pull
- Squat and hinge
- Carry external loads
- Move through useful ranges of motion
- Balance and coordinate movement
- Tolerate different training positions
- Learn new physical skills
- Maintain those qualities as you age
You do not need to be elite in every category.
But being highly developed in one while completely avoiding the others can leave obvious gaps.
Why This Matters More With Age
The conversation becomes even more important as people get older.
The World Health Organization recommends muscle-strengthening work involving the major muscle groups at least twice per week for adults, with additional emphasis on balance and functional capacity in older adults.
That does not mean waiting until you are 65 to think about it.
Strength, mobility, balance, and physical confidence are easier to maintain when you have spent years developing them.
Our goal at MOVE is not only helping someone perform better this month.
It is building qualities they can keep using.
That is why we talk so much about training for decades, not months.
How MOVE Builds Broader Physical Capability
MOVE’s approach is gymnastics-inspired, but we are not a gymnastics gym for former gymnasts.
Our methodology combines several training tools because each one gives us something useful.
Weight training
External loads make strength measurable and scalable.
We can progressively increase resistance and build absolute strength.
Calisthenics
Bodyweight exercises develop relative strength and teach you to control your own body.
Gymnastics-inspired strength
Rings, hangs, handstands, straight-arm work, and skill progressions add positional strength, coordination, joint preparation, and body awareness.
Mobility and flexibility
We develop the ranges needed for better movement and then build control inside them.
Progressive coaching
The exercise is adjusted to the person rather than forcing every person into the same version.
This is exactly how our group classes are structured: gymnastics-inspired strength work, weight training, calisthenics, flexibility, skill work, and conditioning, all scaled to the member.
And before joining regular training, every new member goes through Fundamentals so we can establish bodyweight control, joint mobility, positional awareness, and the basic movement patterns first.
Functional Does Not Mean Random
This is where we would draw the line.
A workout does not become more functional because it has more exercises, more equipment, or more movement happening at once.
Random complexity is not the same thing as useful complexity.
If standing on one leg makes your squat too unstable to load meaningfully, it may be a worse strength exercise.
If turning a basic press into a full-body balance challenge prevents you from developing pressing strength, you changed the goal.
If every workout uses completely different movements, it becomes harder to measure whether you are actually improving.
At MOVE, we still believe in progression.
We repeat important patterns.
We track strength.
We earn harder variations.
We build volume.
We improve range.
We practice skills.
Functional strength should still be trainable and measurable.
You Should Be Able to See Progress
One reason traditional strength training works so well is that progress is obvious.
More weight.
More repetitions.
Better control.
A harder progression.
Functional strength should not remove that clarity.
Progress might look like:
- Going from assisted chin-ups to bodyweight chin-ups
- Increasing your squat load
- Holding a ring support longer
- Carrying heavier dumbbells
- Getting deeper into a controlled split squat
- Improving overhead range while keeping control
- Moving from a wall handstand to short freestanding balances
- Performing the same work with better technique and less fatigue
Those are measurable changes.
The goal may be broad capability, but the training should still give you specific things to improve.
The Goal Is More Options
This is probably the simplest way we can explain functional strength.
Strength gives you options.
Mobility gives you options.
Bodyweight control gives you options.
Coordination gives you options.
A person with more physical options can choose to hike, lift, climb, learn a handstand, play with their kids, carry something heavy, join a sport, or simply move through daily life with more confidence.
That does not require rejecting traditional strength training.
It requires building on it.
The goal is not to replace strength with “functional” exercises. The goal is to develop strength in a body that can actually do things.

Does mobility count as functional strength?
Mobility and strength are different qualities, but they work together. Useful mobility gives you access to a range of motion; strength and motor control allow you to use that range effectively.
What exercises build functional strength?
There is no universal list. A broad program may include squats, hinges, pushes, pulls, carries, bodyweight exercises, mobility work, balance, and skill practice. The right exercises depend on the person’s goals, current ability, and physical demands.
